Standing Forward Fold

Uttanasana

Animated Standing Forward Fold

Scroll to move from a neutral stand into Standing Forward Fold. With reduced motion, the final shape stays still.

Body areas

  • legs
  • back

Goals

  • flexibility
  • calm

Alignment cues

  1. Stand in mountain and hinge from the hip creases, not the waist
  2. Bend the knees as much as needed to keep the back relaxed
  3. Let the head hang heavy without straining the neck
  4. Hold opposite elbows and sway gently if that feels good
  5. Roll up slowly on an inhale to stand

Variants

  • Hands on blocks. Place blocks under the hands for support when hamstrings feel tight
  • Wide feet. Step the feet wider to create room for the belly and lower back

Standing forward fold (uttanasana)

Forward fold is a standing hip hinge where the spine hangs comfortably while feet stay rooted.

Why it helps

MedlinePlus discusses relaxation techniques such as slow breathing; those tips are not specific to uttanasana (Relaxation techniques for stress (MedlinePlus)). NCCIH likewise summarizes yoga research overall (Yoga: Effectiveness and Safety (NCCIH)).

How to do it well

Stand in mountain and fold from the hip creases, not the waist. Bend knees as much as needed so the back stays easy. Let the head relax toward the floor without pulling the neck; arms can dangle or hold opposite elbows. Weight stays slightly forward in the arches, and each exhale can lengthen the crown toward the earth. Roll up slowly on an inhale, vertebra by vertebra if that feels steadier.

A common mistake and how to scale it

A common mistake is locking the knees to chase fingertips while the low back rounds aggressively. Scale by bending knees deeply and resting hands on blocks at mid-shin height.

When to use caution

Rise slowly if standing up feels dizzy. NCCIH advises checking with a clinician before yoga when you have balance issues, lumbar spine disease, severe high blood pressure, glaucoma, knee or hip injuries, or other preexisting injuries that may need modifications (Yoga: Effectiveness and Safety (NCCIH)).

Practice with the atlas

Pause at the bottom of the fold for five exhales, then return to mountain before trying a balance pose.
